Beta-alanine is a non-proteinogenic amino acid — your body makes it in the liver, and it never gets built into proteins [1].
Its job is to pair with histidine to form carnosine, the dipeptide that buffers acid inside working muscle [3].
Dietary beta-alanine arrives almost entirely as carnosine from meat and poultry, which digestion splits back apart [1].
It is also a structural piece of pantothenic acid (vitamin B5) and coenzyme A [3]. Supplements exist for one narrow reason: raising muscle carnosine ahead of hard exercise.
There is no dietary requirement for it and no beta-alanine deficiency state — the ISSN cites that self-made, non-essential status as why its long-term safety profile looks favourable [1].
What the Evidence Actually Supports

⚠ Marketing often claims faster or greater carnosine loading. The peer-reviewed head-to-head — 4 weeks at 6 g/day — found statistically similar muscle carnosine, beta-alanine and histidine gains between the two forms [8].
Side Effects
- Paraesthesia (the tingling)
Dose-dependent and the most common effect by far, generally kicking in above about 800 mg taken as a single rapid-release dose [1].
The leading hypothesis is beta-alanine activating MrgD, a sensory receptor on dorsal root ganglion neurons that end in the skin [1]. It typically fades within 60–90 minutes and is not documented as harmful. [1]

Safety has not been established either way.
Both RxList and WebMD advise skipping beta-alanine supplements while pregnant or nursing, and asking a doctor first [5]. [5]
Interactions
- Taurine
The two share the same skeletal-muscle transporter (Tau-T), and animal models showed circulating taurine falling by about 50% [1].
The one human study — 10–40 mg/kg body weight for 4 weeks — found plasma taurine went up, with no significant fall in muscle taurine [1]. Theoretical concern, not a confirmed human one. [1] - Sodium bicarbonate
Acute bicarbonate doses of 0.3–0.5 g/kg alongside beta-alanine show a modest additive effect in some trials using magnitude-based inference [1].

Food Sources
Meat and poultry, and only indirectly — what you eat is carnosine, which digestion splits into beta-alanine and histidine [1]. By weight, only about 40% of ingested carnosine comes back as beta-alanine [3].
Chicken varies a lot by cut: across six commercial types, raw carnosine ran 0.66–1.83 mg/g, roughly 7-fold higher in breast than thigh [9].
Cooked pork averaged 465.63 mg per 100 g in one lab analysis [10].
Carnosine is essentially exclusive to animal tissue, so vegetarians and vegans start with lower baseline muscle carnosine [1]. Supplementing raises it about the same regardless of what you were eating before.
Best Time to Take
Timing around a workout does not matter, per examine.com's read of the dosing literature — the benefit comes from carnosine accumulating over weeks [2].
What does matter is food: taking it with a meal during loading raised muscle carnosine more than taking it without [1].
Common Questions
Can I get enough beta-alanine from food if I am vegetarian?
Not really — dietary carnosine is essentially exclusive to animal tissue, so vegetarians start with lower baseline muscle carnosine [7].
A 6-month study found lacto-ovo-vegetarian women who added daily beta-alanine (plus creatine) significantly raised muscle carnosine [7]. Vegetarians without a supplement showed no change over 3 months, so the diet does not appear to drain existing carnosine.
Should I cycle beta-alanine or take it every day?
Every trial the ISSN reviewed used continuous daily dosing, from 2 weeks to several months — none tested an on-off cycle against continuous use [1].
If you stop, muscle carnosine takes 6 to 15 weeks to drift back to baseline, depending on how responsive you are [1].
Does beta-alanine cause water retention?
No sign of it. A trial looked specifically at water and found beta-alanine plus resistance training did not increase total or intracellular body water [11].
Body mass did not shift either, across the 16-trial GRADE-assessed meta-analysis [11].
Why is beta-alanine in almost every pre-workout?
Multi-ingredient pre-workouts commonly pack 2–4 g into a single bolus, which the ISSN notes is widespread practice [1].
But muscle carnosine only climbs after weeks of consistent daily intake, so one scoop before training is unlikely to be what you feel [1]. Caffeine is the more plausible acute contributor in those formulas.
Beta-alanine or creatine — which does what?
Different mechanisms, different time windows. Creatine raises phosphocreatine and ATP availability, which matters most for maximal efforts under about 10 seconds [1].
Beta-alanine raises muscle carnosine to buffer acid during sustained hard efforts of roughly 1 to 4 minutes [1]. Some trials combining both report modest additive gains, though not every study finds real synergy.
Is beta-alanine the same as alanine?
No — they are isomers, chemically distinct. L-alpha-alanine is a standard proteinogenic amino acid that gets built into proteins [3].
Beta-alanine carries its amino group on the beta-carbon instead, never enters proteins, and acts as the rate-limiting precursor of carnosine [3].
